How long before a run should you eat?

A plain guide to how long to wait between eating and running, whether you are at Glenhaven Oval for a 6:00am start or Castle Hill Showground for a 7:00pm one.

Most runners feel their best starting a run about two to three hours after a full meal, one to two hours after a small meal, and 30 to 60 minutes after a snack such as a banana or a slice of toast with jam. Timing matters more than the perfect menu, because the same food that sits well two hours out can feel heavy fifteen minutes before you move. Here is how to plan it around our two regular runs in the Hills District.

How long to wait between eating and running

Sports nutrition guidance gives those ranges for a simple reason: digestion draws blood towards your stomach, and running sends it to your legs. A full stomach while you run can feel heavy or bring on a stitch. Too little food, and you can feel flat halfway out. The right gap is the one where you feel comfortable, and that is worth testing on easy runs before you rely on it.

What you have eatenRoughly how long to leave itWhy
A full breakfast or dinnerTwo to three hoursA larger meal takes longer to settle before you move
A small meal, such as cereal or toast and fruitOne to two hoursA smaller portion clears the stomach sooner
A snack, such as a banana or toast with jam30 to 60 minutesSimple carbohydrate is quick to digest
Only water or coffeeNo wait neededLiquids leave the stomach faster than food

Everyone is different, so treat the table as a starting point rather than a rule. If you have tolerated a shorter gap plenty of times, there is no need to change it for an easy community run.

Eating before the Thursday morning run

Our Thursday Morning Run meets at 5:45am for a 6:00am start at Glenhaven Oval, 78 Glenhaven Road, Glenhaven. If your alarm goes off around 5:00am, a full breakfast two to three hours before the start is not realistic, and for one or two 2.5 km laps you do not need one.

Most people do best with a small snack soon after waking: a banana, a slice of toast with jam or whatever already sits well with you. Eaten as you get up, it has 30 to 60 minutes to settle before the start. Coffee can come whenever you like it. If you have a longer session planned and more time in the morning, a proper breakfast earlier in the gap works too.

Eating before the Tuesday night run

The Tuesday Night Run meets at 6:45pm for a 7:00pm start at Castle Hill Showground, Doran Drive, Castle Hill, every second Tuesday, under the lights. Here the question is usually dinner rather than breakfast, and the simple answer is to eat your main meal after the run.

A full dinner at 6:00pm leaves many people uncomfortable at 7:00pm. If you are hungry after work, a light snack 30 to 60 minutes before the start is enough, then dinner afterwards. That order suits the run better, and it means the run finishes with something to look forward to.

Signs you left it too late, or too long

Your body will tell you when the timing was off. Look for patterns across a few runs rather than judging a single morning.

  • A stitch, or a sloshing, heavy stomach in the first kilometres, usually means you ate too close to the start.
  • Feeling flat or lightheaded early on can mean it was too long since your last food.
  • Feeling hungry halfway through a short run is a sign a slightly bigger snack would have helped.
  • Feeling fine the whole way means the timing works, so keep it.

If something did not sit well, change one thing at a time and test it on an easy run rather than on a day that matters to you.

When to eat after your run

Aim to eat something with carbohydrate and some protein within a couple of hours of finishing, and drink to your thirst. For the Thursday Morning Run, coffee and a sweet treat afterwards is part of the morning. For what happens beyond food, our guide to the best post-run stretches and recovery routines picks up where this one leaves off.

Leave two to three hours after a full meal, one to two hours after a small meal, and 30 to 60 minutes after a snack. Adjust by how your stomach feels on easy runs.

Something small and familiar: a banana, toast with jam or a muesli bar. Keep the portion modest and stick to food you have eaten before running.

Wake, have a small snack soon after, and save the full breakfast for afterwards. That is how most people handle our 5:45am meet at Glenhaven Oval before the 6:00am start.

Most people find a full dinner heavy on the stomach. For our 7:00pm Tuesday start, a light snack before the run and dinner afterwards works better.

Not necessarily. For an easy 5 km, your appetite and habits matter more than a rule: some people run best on a small snack and others prefer nothing at all.
